Metabolism gets blamed for a lot. Weight gain in your thirties, the plateau after a few weeks of dieting, the sense that your body just doesn't burn calories the way it used to. Most of this gets pinned on metabolism "slowing down," as if it's a switch quietly being turned lower year after year. The actual research tells a more specific, and considerably less fatalistic, story.
What Metabolism Actually Means
Metabolism isn't one single number, it's the sum of everything your body does to convert food into usable energy. The largest share of that, typically 60 to 75 percent of total daily energy use, comes from your basal metabolic rate, the energy your body burns just keeping itself alive: breathing, circulating blood, maintaining body temperature, repairing cells, and running your organs, all happening whether you move all day or stay in bed.
What's worth understanding is that this energy use isn't distributed evenly across your body. Your heart and kidneys burn roughly 440 calories per kilogram per day, your brain around 240, your liver around 200. Muscle, by comparison, burns a far more modest 13 calories per kilogram per day, and fat tissue even less, around 4.5. This is why two people of the same weight can have meaningfully different metabolic rates, the proportion of high-burning organ tissue versus muscle versus fat in their bodies isn't identical, even at an identical number on the scale.
Myth: Metabolism Steadily Declines From Your 20s Onward
This is probably the most widely repeated metabolism claim in wellness content, and it's also the one the strongest recent evidence directly contradicts.
A landmark study published in the journal Science, analysing energy expenditure data from over 6,400 people across 29 countries, found that metabolic rate remains remarkably stable from age 20 to 60, once body composition is accounted for. The researchers identified four distinct phases of metabolic life: a rapid metabolic rate in infancy, a gradual decline through childhood until around age 20, then a long, stable plateau through the entirety of adulthood, with metabolism only beginning to decline again around age 60, by roughly 0.7 percent per year.
This means the popular idea of metabolism quietly slowing through your 30s, 40s, and 50s isn't well supported. What's actually changing for a lot of people during that stretch isn't their metabolic rate, it's their muscle mass, activity level, and lifestyle, all of which genuinely do shift with age, but for reasons separate from some inevitable internal slowdown. The distinction matters, because one framing suggests there's nothing to be done about it, and the other points toward exactly what is within your control.
Myth: Crash Dieting Sends Your Body Into "Starvation Mode"
This is the second major metabolism myth, and it persists largely because of one extreme historical study. In the 1940s, the Minnesota Starvation Experiment placed 36 men on a severe semi-starvation diet for six months, and researchers observed metabolic rate drop by as much as 40 percent. This study is frequently cited as proof that aggressive dieting causes the body to "shut down" and halt weight loss entirely.
What the research actually shows is more nuanced, and less dramatic. Metabolic adaptation, the body burning somewhat fewer calories than expected during a sustained deficit, is real, but it isn't a fixed, permanent state. A large body of research, including a review covering 33 studies and over 2,500 adults, has consistently found that the majority of this adaptation resolves once a person returns to maintenance calorie intake. In one frequently cited study, women who had lost significant weight showed resting metabolic rates statistically identical to women of the same body weight who had never dieted at all, no lasting "damage" detected.
Crucially, even in the most extreme historical starvation research, weight loss never actually stopped. The men in the Minnesota study continued losing weight steadily for the full six months, despite the metabolic slowdown. The body adapts and becomes somewhat more efficient under restriction, but it does not defy the basic energy balance equation that governs weight change.
So What Actually Explains Weight Changes Over Time
If metabolism itself isn't quietly declining through most of adulthood, and starvation mode isn't the dramatic shutdown it's made out to be, what does explain the genuine, common experience of finding weight loss harder to maintain as the years go on?
Muscle mass tends to decline with age, especially without resistance training. Since muscle is metabolically active tissue, even modestly, less of it does shift total energy expenditure downward over years, separate from any change in the underlying metabolic rate of the tissue itself.
Activity levels often decrease gradually, particularly non-exercise movement, the walking, standing, and incidental activity that adds up across a day. This is one of the more underestimated components of total daily energy expenditure.
Lifestyle factors compound quietly. Less sleep, more sedentary work, and higher chronic stress all influence appetite regulation, hunger hormones, and how consistently someone manages a calorie balance over time, well before metabolism itself becomes the relevant variable.
Diet consistency matters more than diet type. Research comparing different weight loss approaches consistently finds that adherence, how well someone actually sticks to a plan, predicts outcomes far more reliably than which specific plan or metabolic theory they followed.

What Genuinely Supports a Healthy Metabolic Rate
Since metabolic rate is shaped primarily by body composition and a handful of consistent habits, rather than an inevitable age-related decline, the most evidence-backed levers are fairly stable across life stages:
- Resistance training to build and preserve muscle mass, since this is the component of metabolism most within your control, and the one most likely to decline through inactivity rather than age itself
- Adequate protein intake, which supports the muscle tissue that contributes to resting energy expenditure and is harder to maintain on a diet low in it
- Avoiding extremely aggressive, prolonged calorie deficits, since these are what trigger the most pronounced metabolic adaptation, not moderate, sustainable ones
- Prioritising sleep and stress management, since both influence hunger regulation and energy use in ways that are easy to overlook next to diet and exercise
- Staying consistently active throughout the day, not just during structured workouts, since non-exercise movement is a genuinely significant share of daily energy expenditure
The Bigger Picture
Metabolism isn't a dial quietly turning down in the background of your 30s and 40s, and it isn't a fragile system that crashes the moment you eat too little for too long. It's a remarkably stable process for most of adult life, shaped far more by muscle mass, activity, and consistency than by age or short-term dieting choices.
That's a more useful story than the fatalistic version, because it points toward something you can actually act on. The frustration of "my metabolism has slowed down" usually has a more specific, more addressable explanation sitting underneath it, and that explanation is rarely your age.
